Berlin Marathon 2016 – 2:55:16 a PB but…

 

So finally it was time for the Berlin marathon.  I didn’t know what to expect, and that is exactly what I got!  so let’s start at the start and go through my training going into the race.

12 week build up

I had decided that I would do a 12 week build to the race, starting straight after the Maratona.  It would be 3×4 weeks with an easier week every 4th week.  I was aiming to run 100km on my up weeks and obviously less on my down weeks.  My routine for Rotterdam worked well and I wanted to do that again. That means running 8 times a week, with intervals on Wednesday, a ML run on Thursday, an easy double on Friday, and a long run on the weekend. Rotterdam Marathon 2016 – Sub3 for the first time

 Pre-race:

We got to Holland on Thursday afternoon ready for my first sub3 and stayed in Rotterdam on Thursday night.  On Friday I signed in to the race and headed to Den Haag for 2 days. That was a good decision. Den Haag is a really nice town, and only 25 mins away by train. So even on race day I could travel over without problems.

I tapered quite a lot.  On Thursday I didn’t run (but walked quite a lot), and on Friday and Saturday I ran with Katja in the park, doing a few strides on Saturday to be race ready.  Diet-wise it probably wasn’t ideal as we were away from home. We were eating out and enjoying the buffet breakfast in the hotel.  I tried to control myself and keep my fibre down. No spoilers so I won’t say now if that was successful or not! Frankfurt Half Marathon 2016 – PB + Goal Achieved!

Five weeks since my last race! Five weeks, that is a long time for me.  I would normally have raced at the end of February, but we were away in Cagliari, so I have just been getting stuck into training for the last 5 weeks.  2 weeks ago I did my best long run ever, a 36km run with 2x5km just faster than goal marathon pace, some hills and a final average speed of 4:30/km.  I was flying all that week, but then the following week I started to feel the fatigue. After a slow 30km run last weekend I was absolutely bushed, so took the week up to Frankfurt half marathon as a down week/ mini-taper to get ready for the race.

I only had 1 half marathon in my schedule before Rotterdam and there is only one goal for me in a half marathon, and that is to run sub1:20.  For some reason that has always been more of a dream for me that a sub3 marathon, maybe because it was always close enough to be a realistic long term goal, but was always far enough away that I knew it would be hard work to ever manage it.  Last year I surprised myself in Rheinzabern by running a 1:21:51 in a near perfect race for me.  That was great, but it was still 112 seconds shy of a sub1:20!  This year my best 10k was slightly short of being equivalent of a 1:20HM, so finally breaking through that barrier was not a given. Sub-18 minute 5km Time Trial – Goal Achieved and 2015 Goals Checklist

I had set myself the goal of running a sub-18 minute 5km this year, but I only ran one 5km, and that was 4 days after my Ironman and over a 5,2km course, both making a sub-18 somewhat unlikely!

Given that I am in good shape and got through Christmas without illness or allergy induced bad lungs, I fancied giving it a go by myself as a time trial at the local track.  I mentioned in my last post that it isn’t an easy goal for me, it’s certainly much faster than a tempo run.  It was windy today, which didn’t help, but it was also cold and the track was completely empty, especially as the gates were locked so I had to jump then to get in 🙂 Continue reading “Sub-18 minute 5km Time Trial – Goal Achieved and 2015 Goals Checklist”

Race Report – Köln226 – my first long distance Tri

Finally it was time for the big race of the year, my first Iron distance race, Köln226.  Me and Katja arrived in Köln on Saturday afternoon with the weather wet, cool and windy.  I had to meet up with Christian Hafner pretty quickly, so we could check in our bikes at fühlinger see.  I cycled over and met him outside his hotel next to T2 and we went to the start.  After picking up my start numbers and chip, I checked my bike it in the absolutely torrential rain, not good for the bike, or the roads the morning after.

On the morning of the race I had a breakfast of croissants and bread after getting up at 4:20am. I slept surprisingly well!  There was a shuttle bus from town to the start (it wasn't very full when I got on – see below), I got the 05:20 bus and was at the start in good time.

The mass start time was 7:05 and at about 6:50 I was in my wetsuit and ready to go, the water temperature was pretty nice and comfortable.  The countdown started, and we were off!  The swim is in a rowing lake, with lane markers that are one metre underwater, perfect for staying on course!  I found the line after about 200m and stuck to it like glue!   I was pretty tentative in the swim, as I have never swum 3.8km before, so I kept it steady and ticked off the 250m markers as they came and went.  I had a peeing plan, which was to do breaststroke near the end to allow me to pee, then start to crawl again.  In Hannover I wasn't able to pee whilst crawling, so this seemed like a way to save a toilet stop early on the bike.  I was surprised after 1k that I could crawl and pee at the same time!  Soon enough I was at the turn, I looked at my watch and it showed 37:11, not bad, not great.  There were no lane markers on the way back, so I stayed near a group and pretty uneventfully got to the end, with an empty bladder too!  My end time was 1:16:xx, about what I expected, but not a dream time.

I ran through T1 and found my bike.  Everything went smoothly until I realised that my cycling glasses weren't there.  It isn't too important, but not ideal either.  I started cycling, hoping to hold about 220w for the ride, except that my fxxking piece of sh!t power meter from 4iiii decided not to work, today of all days.  It is the ONLY reason I bought the power meter, so they will be getting a nice email from me.  I quickly decided that 140bpm heart rate would have to suffice, so I set off.  The first 15km are into Köln, then there are 3 loops of just over 55km.  The start was a bit chilly, but I settled into a rhythm, with a slight tail wind.  The turn around in Köln was quite technical and cost a bit of time, then on the way out the head wind was more noticeable.  I was riding behind someone who had passed me, a comfortable 12m behind him when a motorbike ref came to me and said I needed to watch out as I was borderline drafting… I really don't think I was!  The next 60km or so went well, but after 100km my ass, that I had forgotten to butter up, was hurting quite a lot.  Even worse were my triceps, they were agony every time I moved in aero-position.  The road surface wasn't very good either, so every bump hurt 2 body parts a lot!  With my average speed dropping, the last loop out of Köln against a strong wind was pretty bad, I had to sit up due to my arms, so survival was the name of the game.  I was behind someone again a bit later having caught them, I sat in again well back, when a ref came again and gave the guy in front of me a black card i.e. a 5 minute penalty.  He was at least 6 metres behind, not exactly on the wheel of the guy in front.  The ref then came to me and said I was borderline, I said I would be careful.  The ref came past again 5 mins later, when I was well clear of everyone, and again 5 mins later, giving me the thumbs up!

The last part of the ride after T1 was filled with middle distance riders.  I was trying to be careful to stay well away from slipstreams, but the roads were now very full.  I had to brake a few times, and had no more issues getting to the end, though I saw some real packs of riders in the other direction.

Now I hadn't peed since the swim, so knew that I had to go in T2.  I got in after riding 186.5km according to my garmin, and after nearly 7 hours total time, well behind goal schedule.  After a quick change, I went straight to the portaloo, sorted out everything, and set off on the run.  I knew that it was going to be bad, but after 1km I looked any my purposely slow pace was 4:30/km, far too fast.  I tried to slow, but failed!  I decided that I should make hay whilst the sun was shining, so carried on.  Soon enough my pace drifted to 4:45, 5:00, 5:15 and slower.  After 10km I was slowing and getting worried, there was still 32km to go, and who knows how low my pace would fall, maybe I would have to walk the rest! That'd take 6 hours!  I kept on plodding, walking to get drinks at almost everyone of the very frequent drink stations.  My pace was still slowing, but the rate of slowing was falling, I seemed able to hold faster than 6m/km even though I was feeling awful.  The 2nd loop was like purgatory, the 1st loop took 1:12, the 2nd 1:25, pretty much 1 min per km slower.  On the last lap at least I knew that I was on the home straight, after getting over the bridge I looked and saw that a 60 minute 10km would get me an 11h finish time, but I also knew that it wouldn't happen.  I kept plodding, not really feeling any worse than after 20km.  I started to think that my pace was near irrelevant, as with 7km to go, even running at 7mins/km instead of 6 would cost me pretty much nothing.  I won't lie, beating Jochen's time from last year was a goal, but with 5km to go, I knew that was a shoe-in.  With 3.5km to go, I saw Katja making the turn for the half marathon, I shouted for her to come back for a kiss, then sent her on her way, I knew I couldn't even nearly keep pace.

After the spiral staircase and slight uphill over the bridge, I knew it was all over bar the shouting.  I enjoyed the last 500m, fist pumping and just so happy that it was over!  I got over the line in just under 11:07.

After the race I felt a bit sore, my knees were hurting, my triceps were incredibly painful and I was very tired, but generally I felt better than I had feared I would!  Even though I didn't break 11h, as was my goal, I am putting it down as goal achieved, especially as I would have broken 11h if the bike hadn't been extended by 6.5km!

I am not sure that I will be rushing to do my next ironman.  Something that I thought about during the run was that I struggle to run well off the bike.  That obviously is made worse after longer bikes, with longer runs to follow. Until that problem is solved, I don't think Ironmans should be my main concern!  I will definitely (quote me on that) NOT do a long distance in 2016, who knows what 2017 and onwards will bring, but it isn't a dream of mine to do a second ironman!

So that's that. Project 2015 is over.  It has been a long hard year. I really think that a not extremely hot ironman in late July would have been about perfect for me.  I think I over-cooked it a little at the end, and stated to lose fitness and the will to train, just as I should have been ready to go.  That also corresponded to me not doing my weekly updates, that was partially due to work getting really busy, but also due to constant tiredness and the stress of needing to get out to train all the time.  I think my need to hit my weekly goals might actually have been a bad thing, I would cycle an extra few hours when I was exhausted, instead of resting and getting in more quality.  The next updates will be my next races, let's see how I feel after a bit of rest and recuperation time..

Race Report – Bonn Marathon – Goal Achieved (kind of)

So the big day was upon me, I had travelled up to Bonn on the Saturday and spent a bit too much time wondering around, but had a nice day.  I wasn't feeling overly stressed, mainly because Katja was stressed enough for the both of us! I got up and ate some bread and cereal bars for breakfast, not much else was available.  Katja’s half marathon started at 8:30 or 8:45, it wasn't really clear, but it meant we were up at 6am and ate breakfast well in advance of the race.

We went to the start area, it was really cold but sunny.  I was well wrapped up and watched as Katja started the race, I went to the bridge that is about 600m into the race and watched her come back over it at the 8km mark, and then saw her again at about 9.5km.  As the HM started late, it was already 9:55 when I had seen her a second time, so I went to check in my bag and get ready.  I decided for a minimalist warm up, mainly just wanting to be sure I was done with the toilet and have a very short jog.

I got to the front of the race corral by 10:20, the 3h pacers were basically at the very front of the race, barring the few Africans who were there.  The race started and I had no issues with people around me, so tucked into the 3h group where I intended to stay.  After only 2km I noticed that I had to pee, I wasn't desperate, but I needed to go.  I decided to run a bit more before going, so that no 2nd stop would be needed.  I stopped, peed and started off in pursuit of the group.  I caught them back up after maybe 1.5km, maybe a bit too quick but not a crazy sprint either.

The group running skills of people was pretty bad, lots of trips and one guy was swinging his elbows everywhere and hit me about 5 times, later after he hit someone else the person he hit got really annoyed and shouted at him.  A 3rd person had a chat with him, and he immediately apologised profusely.  5 minutes later elbows man hit into me, so I moved to the side, where he followed and hit me again, I said "come on man! FFS" or words to that effect, then realised that he had a disability, not good…

After 10km we were almost perfectly on pace, so I stopped checking my watch.  my heart rate started rising over the next 10km, which was worrying to me, but I still felt good.  After 20km I realised that we were way ahead of 3h pace, the 3h group went through the half in 1:28:30, I went through in 1:28:45 having noticed and slowed my pace.  I was happy to have a cushion, but worried that it could be too fast..

After 24km I noticed that I would need a portaloo, this wasn't a simple run to a tree problem.  I got to the drinks station at 25km and quickly got everything done and started off again.  It cost me very little time, maybe 15-20 seconds, and I could run in comfort to the end.  I finally got to see Katja after 29km on the bridge, she looked very worried, but i reassured her that everything was ok, it was going to be close, but it was ok.  I reckoned I had about 50 seconds "lead" over a 3h pace at that point, though I wasn't gaining anymore, I wasn't losing too much either.

In retrospect and looking at Strava, the next 6km are where it all went wrong.  It felt hard and it had warmed up quite a bit.  I didn't have any idea of my pace, expect for the KM markers but at this point all I could work out was that it was really tight.  In the last 5km I gave up the ghost of getting a sub3 about 10 times, each time then thinking of how much I wanted it and surging on.  I had decided that I could do the last 1.2km in 5 minutes, but faster would be a push. I came around the corner to see the 41km sign and passed it with about 4:45 to spare for a 3h run.  Again my head dropped, but I knew I had to give it my all. A slight downhill made me think I might do it, but the km dragged on until eventually I could see the finishing line ahead of me and my watch read 2:59:45.  The finishing line as more than 15 seconds away though, so with the crowd screaming me on, I crossed the line in 3:00:15.

I wrote at the start of the year that a London good for age time of 3:05 was the goal, but it hasn't been my real goal for quite some time.  It was so close that I could only laugh after the race, that is laugh and almost cry from the pain of my legs!

My excuses:
1) Strava shows my running time as 2:59:33, without the toilet stops I would have broken 3, almost no doubt.
2) The 3h pacers went out 90 seconds fast, in fact they ran the 11.1km between 10km and 21.1km about 75 seconds fast.  It doesn't sound a lot, but I am 95% sure that if they had run an even race, I would have broken 3h with or without toilet breaks.
3) It was a touch warm in the 2nd half of the race. I don't know why they start the marathon at 10:30am, thus ending at 13:30ish for me, but the last few km were getting pretty warm, especially as there was not a cloud in the sky.  I think on a cloudy day I would probably have run sub3.

It doesn't matter now anyway.  I can hopefully run London next year off real marathon training and I am sure I will smash 3h, I want to be looking more at 2:50 really.  Now the next part of my training season starts, cycling season.

Race Report – Frankfurt Half Marathon

I have been ill this week, my lungs haven't been happy and I have been getting muscle ache from normal work outs, on Thursday as I gave up on my intervals after 3 of the planned 7km repeats, I was not confident.

On race morning I was feeling much better and my PB seemed on again. My PB is 1:27:35 but my recent 10k races suggest that should be destroyed! I woke up at 6:15am ate my omelette and porridge and left the house at 7:20. Pre-race 'preparations' went well and I got to the start line a few mins early.  There was a 1:24 pace group which looked interesting to me, but after 2km in 7:50 I was still behind the 1:29 pace group!

I soon passed them and settled into a 3:55/km tempo which was fast for me, but felt comfortable and my HR was in a good zone.  After what I thought was 5km I checked the GPS and saw 7km were done, another good sign.  The ks ticked away and soon I was at 15km in 59:30, flying.  The one incline of the day followed, I had been just behind the 1:24 group almost all the way, but after the hill I decided to push on ahead of them. The overpass next to Commerzbank Arena was the last tough bit and the long run round the stadium was quickly done.

The last 50m are in the stadium I gave a little sprint and stopped my watch – 1:23:40 about a 4 minute PB and 6 minutes better than last year!

All in all, it went well. My average HR of 169 is lower than normal, and I think that fully fit I might have had a few more seconds off my time, but I'm not complaining! This run sets me up nicely for a sub3 attempt in Bonn in 6 weeks time, that would be awesome!

It is also my second goal of the season reached, I think the 5k time goal is a sitting duck now!

Week review to come, but this was easily the highlight!

Rodgau 10km Race Report – Year goal number 1 completed!

Race day = Race report!

Build up was just a normal day, slept well, ate omelette and porridge (not together) for breakfast, then went into town for a bagel and Kona coffee (cue jokes about that being the closest I will ever get to Kona) before meeting Jochen to go to Rodgau.  Judith kindly came with us today as support.  I knew that there are lots of fast runners who do Rodgau 10km, so my PB wouldn't get me near the top 20, but that meant there would always be people to run with, which is a good thing.

It was really cold, so I put off getting ready until 25 mins before the start, then 'prepared myself' for the race adequately, and warmed up.  We were quite a few people back from the start line, the usual idiots were pushing to the front, even though they will quickly fall to the back.  That made the first 400m a bit annoying as I tried to overtake the rolling roadblocks.  After 600m or so I was pretty much free, with Jochen behind me I couldn't see how he had negotiated the traffic.  The course seemed to have occasional slight downhills, but never any uphills, I know that is impossible but that is how it was!

The first 4km felt pretty easy, I didn't have HR and ave pace showing on my watch, as it was all in a forest, so I expected that to be wrong anyway.  Looking at the time and the KM markers, I saw that I was at about 3:50/km pace, which is faster than PB pace, but slower than 38min pace.  In Rüsselsheim, I felt like it would be hard to keep my pace up after 4km, in Rodgau it felt easy.  After 5km my time was exactly 19 mins, and I mean exactly! I had noticed though that the slight breeze had been against us in the first half, and should, thus, be behind us in the second half, bonus!

I continued passing people, whilst not once being overtaken myself.  The next km was in 3:46, wow, that means I am faster than 38 min pace by quite a bit, and still feeling good!  the same happened in the next km and the next, all of a sudden 37:30 seemed on the cards, if a stretch. After 8km I saw 30:04 on my watch, I could run almost 4min/km for the last 2 and still break 38!  At this point I was aware that there were some gastro-intestinal issues on the horizon, but I had seriously decided that with my black running tights on, I wasn't going to miss my PB for anything, and I mean anything! Luckily it didn't come to that, but it was a serious fear for a few minutes there!

Finally in the last km I caught a small group of guys and a girl ahead of them.  It crossed my mind that I could just follow them for the last few hundred metres and be happy with my time, but memories of missing 3rd in my age group in Rüsselsheim spurred me on, so I sprinted on by.  With 100m to go I passed the woman in front of them, maybe she was the first woman I thought, that would be good, not to be chicked in a good field.  I sprinted in and stopped my watch at 37:22, unbelievable!  A 3:30 last km and my first goal of the year not only reached, but destroyed! I gasped for air but got it together enough to watch Jochen run in a 38:45, a good run and a big PB for him (it's only his 2nd 10km and the first went far worse than it should have).

The one slight disappointment was when the results came out.  I had seen that they had little silver running shoes as prizes in the age groups, after my race I had thought I had a chance of one of the 5 in my age group, but I soon saw that I was 9th and would have needed a 34:48 to get 5th!

I was 48th overall, but bugger it, I can't help others being dead fast!  I saw that the woman I passed at the end was the 2nd woman, only 20 seconds behind the 1st woman, so close.

A 50cent honey waffle and coffee were perfect after-race nourishment before heading back to Mainz for a swim.

With no more 10km races on the horizon, this PB might stand for a while.  The next planned race is Frankfurt half in 4 weeks, sub-1:25 looks very likely now along with ticking goal 2 off the list 🙂
